Ask ten people whether plant protein is as good as animal protein and you’ll get ten confident answers, most of them wrong in some direction. One camp insists beans are nutritionally hollow. The other insists steak is unnecessary. The actual research sits somewhere in the middle, and it’s a lot less dramatic than either side would like.
Here’s what the difference between plant protein and animal protein really comes down to — and what it means for the meals you’re putting together this week.
What makes a protein “complete”
Protein is made of amino acids. Nine of them are essential, meaning your body can’t manufacture them and has to get them from food. A protein source that supplies all nine in useful amounts gets called complete.
Meat, fish, eggs, and dairy are complete. So are soy, quinoa, and buckwheat. Most other plant foods are lower in one particular amino acid — grains tend to run short on lysine, legumes on methionine. That’s the whole basis for the “incomplete protein” label, and it’s been quietly overstated for decades.
The old advice was that you had to pair rice and beans in the same meal to make the amino acids add up. Nutrition researchers dropped that idea years ago. Your body keeps a circulating pool of amino acids and draws on it as needed, so eating varied plant foods across a day does the job fine. You don’t need a spreadsheet.

The digestibility gap nobody mentions
This is the more interesting difference, and it gets far less airtime than the complete-protein debate.
Not all protein you swallow ends up available to your body. Animal proteins tend to be absorbed at rates above 90 percent. Many plant proteins land closer to 70 to 85 percent, partly because fibre, phytates, and cell walls physically get in the way. Whole grains and legumes sit at the lower end. Refined soy products like tofu and soy protein isolate score much higher.
Practically, that means a gram of protein from lentils does slightly less work than a gram from chicken. Not nothing — but the fix is simple. Eat a bit more of it. Cooking, soaking, sprouting, and fermenting all improve absorption too, which is one of the underrated perks of foods like tempeh and sourdough.
Does plant protein build less muscle?
Gram for gram, animal protein tends to trigger a slightly stronger muscle-building response, mostly because of its leucine content. Leucine is the amino acid that flips the switch on muscle protein synthesis, and whey is loaded with it.
But studies comparing people who hit the same daily protein target from plant versus animal sources — while doing the same resistance training — generally find similar gains in strength and lean mass over several months. The gap that shows up in a single-meal lab measurement tends to wash out over weeks of real eating.
The catch is that hitting the target takes more deliberate effort on a plant-heavy diet. Nobody accidentally eats 130 grams of protein from vegetables. What comes packaged with the protein
This may be the part that matters most, and it has almost nothing to do with amino acids.
Protein never arrives alone. A cup of black beans brings fibre, folate, potassium, magnesium, and polyphenols. A ribeye brings saturated fat, iron, zinc, and B12. Salmon brings omega-3s. A hot dog brings sodium, nitrates, and preservatives.
Large observational studies consistently link higher intake of processed red meat with worse cardiovascular and metabolic outcomes, and higher intake of legumes, nuts, and whole grains with better ones. Unprocessed red meat, poultry, fish, eggs, and dairy sit in more neutral territory depending on the study and how much people eat.
Which suggests the useful question isn’t “plant or animal?” It’s “what’s the whole food package?” Lentils versus a burger patty is a very different comparison than lentils versus grilled fish.

How much do you actually need?
The baseline recommendation for adults is around 0.8 grams per kilogram of body weight per day — enough to prevent deficiency, not necessarily enough to thrive. Most researchers working in this area now suggest 1.2 to 1.6 g/kg for people who train regularly, are losing weight, or are over 60 and trying to hold onto muscle.
If you’re eating mostly plants, nudging toward the upper end of your range is reasonable — call it a 10 to 15 percent buffer to account for the digestibility difference. For a 70 kg person aiming at 1.4 g/kg, that’s roughly 100 grams a day rather than 98. Hardly a lifestyle overhaul.
Building a plate that covers both
You don’t have to pick a team. Some of the best-studied eating patterns lean plant-forward without going all the way.
- Anchor each meal with a protein. Eggs, Greek yoghurt, tofu, lentils, fish, chicken — whatever fits. Aim for a palm-sized portion or a cup of cooked legumes.
- Spread it across the day. Three or four moderate servings beat one enormous dinner, especially for muscle maintenance.
- Vary your plant sources. Beans, lentils, chickpeas, tofu, tempeh, nuts, seeds, and whole grains cover each other’s amino acid gaps without any planning.
- Swap the processed meat first. If you make one change, replacing deli meat and sausages with beans, fish, or poultry is the one with the strongest evidence behind it.
- Cook your legumes properly. Soaking dried beans overnight and cooking them thoroughly improves both digestion and absorption — and cuts the bloating that puts people off.
Fermented plant foods deserve a mention here too. Tempeh, miso, and natto are more digestible than their unfermented versions, and they bring gut benefits along for the ride — something we covered in more depth in our piece on fermented foods and gut health.
Who should pay closer attention
Most people eating a mixed diet get plenty of protein without thinking about it. A few groups have more reason to be deliberate.
Adults over 65 lose muscle faster and respond less efficiently to protein, so they generally benefit from more of it, spread evenly. People eating fully plant-based diets need to watch vitamin B12, iron, zinc, and omega-3s — none of which are protein, but all of which are easier to come by in animal foods. Anyone recovering from surgery or illness has elevated needs. And people with kidney disease should be working from a target their doctor set, not a general guideline.
Questions people ask
Is soy protein really as good as whey?
Close. Soy is a complete protein with good digestibility and enough leucine to do the job. Whey edges it out on speed of absorption and leucine density, which shows up in acute lab measurements. Across weeks of training, the practical difference for most people is small.
Do I need to combine rice and beans at the same meal?
No. That advice was retired decades ago. Eating a variety of plant proteins across the day covers your amino acid needs. Combining them in one meal is fine and tastes good, but it isn’t a requirement.
Can protein powder replace real food?
It can fill a gap, and that’s a legitimate use — especially if you’re plant-based and struggling to hit a target. But powders don’t bring the fibre, minerals, and phytonutrients that come with whole foods. Treat them as a supplement to the plate, not a substitute for it.
The takeaway
Animal protein is a bit more efficient per gram. Plant protein comes with a better supporting cast. Neither difference is large enough to justify the certainty people bring to this argument.
