You finish a workout feeling fine. You wake up the next morning feeling fine. Then day two arrives and your legs have opinions about the stairs. That delay is one of the strangest things about muscle soreness after a workout, and it trips people up constantly — because it seems to punish you for something you did nearly two days ago.

The technical name is delayed onset muscle soreness, usually shortened to DOMS. It is common, it is normal, and it is one of the most misunderstood things in fitness. Here is what is actually going on, what helps, and what to stop worrying about.

What muscle soreness actually is

DOMS is the dull, tender ache that shows up in the hours and days after unfamiliar exercise. It tends to be worse when you press on the muscle or stretch it, and it fades on its own within a few days.

The best current explanation is microscopic damage. When a muscle lengthens under load — lowering a dumbbell, walking downhill, the bottom of a squat — some of the tiny structures inside the muscle fibres get pulled apart. Your body responds with a repair and inflammation process, and part of that process makes the area more sensitive to pressure and movement. The ache you feel is largely the repair crew at work, not the damage itself.

Which is why the pattern is so specific. It is almost always the lowering, or eccentric, part of an exercise that leaves you sore. Runners feel it after downhill sessions. Why it shows up a day or two later

The lag exists because the repair response takes time to build. The immune cells that clear damaged tissue do not arrive instantly, and the chemical signals that make the area tender accumulate gradually. Nothing dramatic is happening in the first few hours — which is exactly why you can walk out of the gym feeling great and regret it on Wednesday.

Lactic acid is not the culprit

This one refuses to die. Lactic acid is still blamed for next-day soreness in gym conversations, magazine articles, and the occasional personal trainer session.

It does not hold up. Lactate builds during hard efforts and it is largely cleared within an hour or so of finishing. It is long gone by the time DOMS arrives. The burning sensation you feel during a brutal set is a different thing entirely — that one is metabolic, immediate, and disappears when you rack the weight. Soreness is not a scorecard

This is the part worth internalising. Plenty of people judge a workout by how wrecked they feel afterwards, and that instinct will steer you badly.

Soreness tracks novelty far more than it tracks effectiveness. Do an exercise you have never done before and you will be sore. Do the same exercise every week and the soreness fades within a few sessions even as you get stronger — a real phenomenon researchers call the repeated bout effect. Your muscles adapt to the specific pattern of loading and stop reacting so dramatically.

So a lifter who has been squatting consistently for two years might feel almost nothing after a genuinely hard session, while a beginner who did half the volume can barely sit down. The beginner is not training better. They are just newer to it.

What actually helps

Nothing makes DOMS vanish. But a few things reliably take the edge off and help you feel functional again sooner.

  • Gentle movement. Counterintuitive, but the single most useful thing. A walk, an easy bike ride, or a light version of the same movement increases blood flow and usually makes the muscle feel better for a while. Sitting still tends to make it worse.
  • Sleep. Repair happens overnight. Short sleep after a hard session generally means a rougher next day.
  • Enough protein and enough food. You cannot rebuild tissue you have not fed. This matters more than any supplement marketed for recovery.

What does not do much

Static stretching before a workout has been studied repeatedly as a soreness preventative and it does not really work. It is not harmful, it is just not doing the job people expect of it.

Ice baths are more complicated. They can blunt the sensation of soreness in the short term, which is genuinely useful the day before a competition. But there is reasonable evidence that regularly icing after strength training may interfere with some of the adaptations you are training for. If the goal is getting stronger, the cold plunge is probably not helping.

Anti-inflammatory painkillers fall into a similar bucket — they mask the ache, but you are damping down the same inflammatory process that drives adaptation. Occasional use is fine. Routine use as part of your training plan is not a great trade.

Soreness versus something that needs attention

DOMS is diffuse. It affects the whole muscle belly, it is symmetrical if you trained both sides, it eases as you warm up, and it improves each day.

These are different, and worth taking seriously:

  • Sharp, localised pain, especially at a joint or where muscle meets tendon
  • Pain that came on suddenly during a specific rep, often with a pop or tearing sensation
  • Swelling, significant bruising, or a visible lump or gap in the muscle
  • Pain that gets worse rather than better after day three
  • Severe soreness with dark or cola-coloured urine, unusual weakness, or feeling ill — a rare but serious condition called rhabdomyolysis, which needs urgent medical care

That last one is uncommon, but it does happen after extreme unaccustomed exercise, particularly in hot conditions or with someone returning after a long break and going far too hard. It is worth knowing about rather than worrying about.

How to be sore less often

The fix is not avoiding hard training. It is changing the pace at which you introduce new things.

  • When you start a new exercise, do noticeably less than you think you can handle for the first session or two. Volume drives soreness more than weight does.
  • Add load or reps gradually rather than in jumps. Groups like the American College of Sports Medicine have long recommended small, progressive increases for exactly this reason.

Frequently asked questions

Should I work out when I am still sore?

Usually yes, with adjustments. Light or moderate work on sore muscles is fine and often helps. What is not a good idea is loading a very sore muscle heavily again — your technique degrades and your force output is measurably lower. Train something else, or go easier on the same movement.

Does no soreness mean the workout was wasted?

No. Soreness reflects how unfamiliar the stimulus was, not how productive it was. Strength, reps, and load over time are far better measures of whether your training is working.

Why am I only sore on one side?

Often a small asymmetry in technique or strength, which is common and usually not a problem. If one side is consistently and noticeably more affected across different exercises, it is worth having someone watch your form.
